A.M. Marathon specific long run in the plan. Inspired by reading how the Japanese train I ran continuous 4k circuits around a lake, it helped to focus in.  A little nervous apprehension beforehand, I struggled with a similar shorter workout end of Dec, but as soon as I started at marathon pace the doubts disappeared and I knew I could finish the workout. 5k warmup, then I concentrated on keeping each 5k split under 21:15. Splits: 21:11, 21:06, 20:59, 21:06, 21:13 (started to fade on the last one and had to work harder to achieve the split), cooldown 5k. Fueling – I ate an energy bar 15 mins before starting, then drank diluted apple juice at 10k, 20k and 30k. I felt much happier this week by just sticking to fluids only while running. This was billed as a confidence builder workout and in that respect it achieved its aim: I feel a bit happier after this, this is the fastest I've ever managed to run a long run in training.

Total 35,1k in 2:33:08, av pace 4:22/k, 7:01/mi with 25k at gmp.

Wow, fantastic workout, not only keeping an aggressive pace for that long, but for doing so on a 4k loop. Mentally challenging I'm sure. So what is your GMP?

Ian you're going to be smoking it up! I bet a 2:45 at least! Question.. I took two days off and still smarting a bit in my achilles. I am still stretching and everything. Anything else you suggest I do to get back to running where I need to be? Weren't you hurting a bit last week?

Great workout! That is one long tempo run. I think you are ready to get the 3 hour guy.

Thanks for the comments. Dale - 4:15/K, 6:50/mi is my gmp.

From Dale on Tue, Jan 29, 2008 at 13:53:54

Wow, that's great. You ran w/i 11 seconds of your GMP for almost 60% of the marathon distance on a training run. Looks like you're on track to me.

From Ian on Tue, Jan 29, 2008 at 14:27:55

Sorry Dale, what I've written is not that clear. The 7:01/mi was the av pace for the whole workout with the warmup and cooldown. The core was 25k/15.5mi at av 6:48/mi.

From Dale on Tue, Jan 29, 2008 at 14:40:21

Wow, even better. You were within 11 seconds of GMP for 83% of the total distance, and under it for over half. That's even better.

And the nice thing Dale is you've got this workout to look forward to! :-)
