I'm a Brit living in a small town in the south west of Germany, on the edge of a nature park, the Schwäbisch-Fränkischer Wald. The landscape is very hilly with vineyards & orchards on the lower slopes merging into forest above. 42 years young, married since 1997 to my lovely wife.

A.M. -2°C very icy. Short and very easy recovery run. Through the vineyards and then into the woods to the lake (Annasee) and back. Firework debris everywhere from last night's celebrations, the ugly side is all the smashed glass from sekt and beer bottles lying around. 10k in 54:05, av pace 5:25/k, 8:42/mi.

P.M. Short & easy evening treadmill run. 6.1k in 31:12. av pace 5:07/k, 8:14/mi.

You still look plenty speedy to me Ian. I think the cold winter temps make us all a bit sluggish. Come spring-time when it starts to warm up we'll have our payback.

A.M. A cold and grey morning but no ice on the streets. Easy warmup for 8k to finish up at the track for a short interval session of 6 x 800m with 90 sec recovery. The times were 2:56, 2:56, 2:56, 2:55, 2:54, 2:59. The recovery felt too long for the first 3 and not long enough for the last 3. I really pushed the last 800 and was surprised that this was the slowest, but glad they were all under the 3 min mark.  I also felt left hip ache in the joint after the 3rd repeat. I wanted to finish with a 100m to see with Sasha science what marathon time this would indicate. There is so many lines and markings all over the track, I picked what I thought was the start line for the 100m and ran to the finish line in 19s. This seemed a little too slow, then I noticed tiny metal tags at the edge of the track clarifying the lines. I'd ran 110m, dooh! Cooldown jog back to home to my wife who has been sick the last couple of days but is now feeling well enough to go out. Total 16,5k in 1:13:42, av pace 4:28/k, 7:11/mi.

I typically rest about 2:30 for 800's if I am one the track (jogging one lap). Doing 6 800's under 3 min with only 90 sec rest is tough. Good job!

Nice Intervals. The shorter rest keeps you in the VO2Max zone for longer, so I'm not surprised they got tougher as you went.

Perhaps by 'pushing' the last one more you just discovered the difference between running tense versus relaxed. The pushing could've caused tension in the body which made the effort feel harder but keeping the pace a tad slower. Just a thought. Way to nail the 800s though!

Thanks for the comments, the 90 sec rest is from the Pfitzinger plan. I think it's a good valid point you've made there Dale, I try and focus on running relaxed at speed but the last one I just wanted to end up on a bang, not the whimper as it turned out.

A.M. Recovery run day but an absolute beautiful morning and I ended up running twice as much as planned. I drove our car into the woods to run an easy 10k loop but it was one of the days where you don't want the running to end. Sun, blue sky with fluffy white clouds, deer scattering in a castle's grounds, the smell of the trees, the views from a plateau where in the summer gliders fly, it was with reluctance that I finally stopped. I went shopping with my wife yesterday afternoon, she wanted to buy a watch and after endless shops we came home with a cast-iron teapot. No matter what angle you look at it from it will not tell the time and looks awfully cumbersome on your wrist. Today's run was the perfect antidote. Total 20k in 1:45:24, av pace 5:16/k, 8:29/mi.

P.M. Short treadmill run, played with the thing increasing the segments upto 15 km/h for a couple of k then back down again. Why don't they show pace if they are built for runners? Total 6k in 25:57, av 4:19/k, 6:58/mi.

No I'm not a member of the royal family and having met some of them I wouldn't want to be. We're still on a 2 week Xmas break along with most of Germany, back to normal on Monday.

A.M. Almost embarrassing to write but it was warm 6°C (42°F) this morning, quick out the door as a heavy rain front is predicted for this morning and I wanted to outrun it. Easier to run when it is not brass monkeys weather and the bread & butter hilly run went quickly. Finished dry. Total 20k in 1:34:28, av pace 4:43/k, 7:36/mi.

P.M. Feeling sick with stomach cramps & the trots in the afternoon, finally squeezed out the 2nd planned workout at 8pm on the treadmill. 6k in 28:32, av pace 4:45/k.

A.M. Wet and windy, still feeling icky but managed to eat some white bread in the morning and feel just about well enough to run an easy recovery run at lunchtime. A.M. 6°C but with strong winds and heavy rain. Wanted to incorporate some gmp kms in the long run this morning. First 5k easy, then 5k at mp followed by alternate easy/mp kms for the next 13k before hitting the hills for 10k and finishing the last 2k at mp. The bike trail was full of deep muddy puddles and I was soaked through within the hour. I faded badly on the hills (as usual) reduced to granny pace at times, legs shaky at the end. Total 35,2k in 2:44:55 with 13k at gmp (6:50/mi). Av pace 4:41/k, 7:32/mi.

Good job on the strong workout even with the nasty weather conditions. With the high miles and quality workouts it will be interesting to see what you'll do in your next big race. Looks like you're due for some massive PRs for 2008.

A.M. I had woken up in the middle of the night hungry and in the end got up and ate a couple of sandwiches. I blame the 2nd run in the evening for this, it seems to burn the calories up, even when I eat well afterwards. I'd moved my med-long run from Thur to this morning to give me a couple of days easier running before a 10k race on Sat. Suffice to say I was tired to begin the run, I felt cold and struggled throughout developing aches & pains as the run progressed. I think it was too soon for me to run this after Mon's long run, on reflection it would have been better leaving this run to Thur. This 2nd long run in the week is fast becoming my bogeyman. Total 24k in 1:58:45, av pace 4:57/k, 7:58/mi.

Late evening - feeling tired but ok to do a short treadmill workout. Total 8k in 37:46, av pace 4:43/k, 7:36/mi. I've split my tea leaving an extra portion to eat later before I go to bed to hopefully avoid any midnight hunger pangs.

Keep it up, Ian, you're doing great. I too found having one long run and one or two medium-long runs to be very tiring. That's why I wound up running the in-between days at a very very slow (recovery) pace....it was the only way for me to have the energy to give the longer runs a good effort. I've been watching your pacing, and you're really cranking the miles out at fairly aggressive "easy" paces, so I think you'll be able to smoke the 10k this weekend. Are you trying for sub-38? Looks doable, given the right conditions, which sounds like it might be tricky this time of year.

Thanks for the comment Dale, I've been trying to ensure as well that the recovery runs are kept at a slow pace. The easy runs are "hard-easy" to keep me in the middle of the "easy" pace range for a 3hr marathon. On the 10k on Sat I'm hoping for a sub 39, it's a hard hilly course. I would have preferred to race a 1/2 marathon but the first one in the region this year is one week before my marathon. I don't know if you'd agree but the one thing about the Pfitzinger plan I feel uncomfortable with is the lack of actual marathon pace runs. There is the two test runs and that's all.

Yes, I'd have to agree that I was a little anxious about the lack of MP running. And since I've yet to run a marathon that's equivalent to what I can do at shorter distances, that could well be one of the limiting factors. I will say that between Portland and Seattle, I focused on pushing the long runs a bit more....running the first half 20%, the second 10% off MP, which I think helped (at least mentally).

Funny you mention the "hard-easy" pace....that's what it feels like for me just to run in my McMillan Easy range, and now I can't help but wonder if that's trying to tell me I'm better at shorter distances. In any event, I see you having to run recovery paces much less than I did in my build up, so I think you're really conditioning yourself to run a fast pace for your marathon, lack of MP training aside. I think you've got an honest shot at breaking 3 hrs.

Good luck in the 10k. Hilly courses just make you stronger, right?

A.M. Ate an extra bowl of pasta before going to bed and slept through to the alarm. Struggled to wake up and get out of the door. An easy recovery run for 12k, felt generally tired and I don't know if that is the reason but also felt the cold again. Saw my regular little red fox in the woods who is going to have to learn not to run away in a straight line. Total time 1:04:15, av pace 5:21/k, 8:37/mi.

P.M. 2nd recovery run. Same effort and the same route more or less as this morning but this felt easier and looser and a heap more enjoyable. 10k in 51:58, av pace 5:12/k, 8:22/mi.

A.M. Very slippery this morning, easy paced short steep hill run with 8 x 100m strides in the patches where it wouldn't involve speed skating. Total 14,1k in 1:13:22, av pace 5:12/k, 8:22/mi.

2nd run dropped tonight to give my body some additional rest before tomorrow's 10k. Race conditions look interesting with a warm temp in the afternoon (6°C/43°F) and strong winds and rain which is going to make a good muddy course.  This time I have an idea what to expect and want to do better than the 1st race to get a time under 39. We were warned last time that this 2nd race is part of a company team series so there will be more participants. It is a narrow course 2 -3 runners wide after approx 200m so its going to be a mad early scramble to get into position.

Race time 15:00, weather warm 6°C/43°F with light drizzle. Course - muddy woodland trails of 2 x 5k. Weighed my trailshoes on the kitchen scales to take the lighter pair, more a psychological boost than anything. 2nd run in the series, arrived in plenty of time for a 15 min warmup with some short strides and to compose myself before the start. My normal 10k race tatic is to go out as hard as I can and try and hold on but last time here I faded in the 2nd half poorly and became discouraged  after being overtook several times. This time I aimed for negative splits and placed myself further back in the start line. Another factor was a large number of runners for a 5,2k team race who where running the one loop, I didn't want to get sucked into competing against them. The rough garmin 1k splits as follows:

 1.flat/downhill 2. gradual uphill  3.steep uphill/flat  4.flat/downhill

 5.downhill/flat

 Started well and felt comfortable and started gradually overtaking uphill,  I thought I might have problems getting past runners but by weaving and running on the rough ground just to the side of the trail I got past with less than anticipated problems. I still felt good and strong and more like a hard workout to the 5k point where I really started pushing it. Past this point it had thinned out but occasional knots of runners had formed which were more difficult to get past. I was gaining in confidence using the uphill to overtake and focused on reeling in each runner one at a time. The last 2k was hard, here the trail narrows down and it was difficult to get past. There was a last knot of 4 runners, I got past two but the other two ran side by side blocking me. I was frustrated, I haven't got a great kick and the last 120m to the finish line was wide. With about 500m to go I'd had enough and just forced my way between them. They were both hard on my heels and the last 120m was to the puke point.

Afterthoughts: My first negative split in a race for a long time and a better result because of this. I gained confidence during the race for every runner I overtook and it kept each surge going as I knew they would try and react. The last two runners I overtook finished 1 sec after me and both were in my age class. Next time I would like to try and run the 1st half slightly harder but still leave enough for a good hard 2nd half. In contrast to last time I enjoyed the race and I am much happier with my performance.

Michelle - I'm not sure if it was intentional but the blocking was so annoying. Being British I almost wanted to apologise when I went though. Having two angry Germans behind you does give a wonderful impulse to the finish line. Didn't have to wash the scales - the shoes were balanced on a tray to weigh them. 150g difference between the pairs.

P.M. Only battle damage from yesterday is a tender right achilles, sore leg muscles and shoulder ache. As usual after a race slept badly. (5.5 hrs) Slow recovery jog in the woods on a lovely sunny afternoon to aid recovery. Total 11.2k in 1:00:56, av pace 5:26/k, 8:45/mi.

A.M. Colder & icy again for the longest run in the plan. I carboloaded the night before and set myself the goal to run this under 3hrs, focusing on keeping each 5k split under 23:20. I felt comfortable enough until the 25k mark when I started to really tire, after 32k it was just a hard, hard slog complete with mood swings when I miscalculated and thought I was going to be over my target. I broke a small energy bar into 3 pieces and ate that with water/apple juice mix at 12k, 25k and 35k. 5k splits: 23:05, 22:47, 23:10, 23:13, 22:56, 23:18, 23:00 and a final 3.6k in 17:04. Total time was 2:58:45. av pace 7:27/mi, 4:38/k. I'm glad this one is out of the way, within a training cycle this felt too much distance, 35k (21,7mi) I could handle better and recovery from more quickly.

Sweet run! Those really long ones help a lot in preventing fade. All your splits were pretty darned tight. I'm sure the mental training here will help just as much as the physical, so rest up and make sure you recover completely....this workout will serve you well.

Sounds like a hard run. Just what you need for a sub 3 hr marathon. Great job of keeping on track! My only advice would be to get in the habit of eating a little more next time. I'm a firm believer in 60g carb/hr. It pays off after 30-35 kilometers as you may know. Hats off to you for making it through that one on a small energy bar and apple juice!!

A.M. Woke up at 4:30 am, couldn't sleep anymore and so slipped out and got the 1st recovery run out of the way. Sore legs to begin and a very slow first 5k jog, started to feel better and a normal recovery run pace for the 2nd 5k. Time 55:19, av pace 5:32/k, 8:54/mi. 

P.M. 2nd short recovery run in the evening on the treadmill. 6,1k in 30:10, 4:57/k, 7:58/mi.

I was in the Royal Air Force for many years (80s-90s) but never had a tour in Germany. Heidelberg and München are favourites of mine too but I haven't visited Kaiserslautern yet.

A.M. Stormy with strong winds. Legs felt weary to begin, ran along the cycle way to the next town where there is a quiet little track tucked away on the outskirts. Ran 5 x 600m with 90 sec jog inbetween. Times, 2:08, 2:11, 2:08, 2:12, 2:07. Then the run back along a country lane into the headwind. This is disused and forgotten now except for the occasional tractor but was the only route west many years ago. At the top of a hill before town is a very simple old stone bench, behind it two longer stone uprights and a stone block laid across. The farmers or traders who carried their wares into town would sit and rest on the bench after the pull up the hill  and their backpacks (wooden butts) would rest on the 2nd stone frame. Respect for them, they were hard people, the backpacks empty were extremely heavy. Enough history. Total today 17,1k in 1:18:45, av pace 4:36/k, 7:25/mi.

Nice run as usual for you Ian. I for one enjoy the history, the places you run always sound so much more interesting/inspiring than where I run. For example today I ran on Kuhni Road, named after a family that until recently ran an animal processing plant along the road (dead animals that is) that used to fill the air the wonderful stench of dead and/or burning animal carcases. That is until a couple years ago when the city of Provo pretty much ran them out of town because of complaints about the odors. Interestingly enough one of the Kuhni brothers is a great runner and I've run with him on numerous occasions.

So you see I think I like your history much better :)

One of the things I loved about living in Germany was the many trails that literally went everywhere you could possibly want to go. The history you could find just around the corner was always neat, and I'm not normally a big history buff. Sounds like you've got whole running perspective thing nailed.

wheakory - coming on for 7 years here in Germany now but not always in this locality. Before I started running I used to do long distance walking. I don't think there is finer way to get to know a country and its people than to walk across it.

A.M. Too warm for the time of year 5°C/41°F (normally Jan is the coldest month) wet and windy. Med-long hill run today, no history, just hills and trees. My legs felt good and strong for a change on this run, all the fatigue felt was upper-body - arms and shoulders. Good hard-easy run, total 25k/15.5mi in 1:57:44, av pace 4:43/k, 7:35/mi.

P.M. Short evening treadmill run, 1k warmup, 5k at gmp, 2k cooldown. Total 8k/5mi in 35:25, av 4:26/k, 7:07/mi.

I don't think that "too warm" is a phrase that can ever be applied to January. On our end it is definitely "too cold" - below average. 41F sounds downright balmy!

P.M. 2nd recovery run of the day, ran a short loop around the valley. Again felt very easy, Total 6,5k/4mi in 32:51 av pace 5:03/k, 8:08/mi, almost the same as this morning.

A.M. Very windy but thankfully the rain held off. Decided to run a classic Lydiard hill workout which I've been meaning to try for a while. Warmup 2k, then my circuit - hard uphill alternate running/bounding (670m, 11% gradient), recovery jog 370m, downhill fast relaxed striding 530m, jog 200m, then 2 x 200m strides with 200m jog inbetween, recovery jog back to start. Completed 4 sets. Easy cooldown run at the end for 4k. I found this a tough workout, legs trashed at the end. Total 18,5k in 1:29:11, av pace 4:49/k, 7:45/mi.

Marathon in Mar. I tried 100 mile weeks last year Lydiard style but couldn't sustain it and the quality was reduced, I was turning into a one pace runner. This year I'm aiming for 90 mile weeks, the small difference feels easier and so far the quality is better. Keep up your consistency Benn - great blog name.

I've made it sound more complicated that it actually is. Basically uphill, recovery, downhill and 200s. Uphill is a 400-800m stretch with a 10-15 percent grade. The uphill is bounding until fatigue prevents you from getting good lift, then revert to running or semi-bounding, keep alternating.

A.M. Mild and windy weather for long run day. First 5k was easy pace, I was feeling good and decided to run the next 5k at gmp, I still felt good and just kept adding on the 5k's at gmp. After 20k of this I eased back, I feel I could have squeezed out more but that is in the schedule as a key workout next week, so I left it to build on from this one. The last 10k was hilly, I tried out a gel at 25k, then on a steep uphill at 31k I had stomach pains. Not sure if this was because of the gel or the effort on the hill. Other than that fueling was just with diluted sweetened lemon tea. During both my previous marathons I never took gels and I'm starting to think the same way for the next one. I find them unpalatable and they make me feel queasy. R achilles again felt tender today. So 5k splits, 24:15, 21:20, 21:09, 21:13, 21:14, 22:33, 22:59. Total 35k in 2:34:59, av pace 4:26/k, 7:08/mi.

Ian I notice with the gels that I have trouble with the caffeinated ones but do well with no caffeine. Also I notice if I'm taking anti-inflammatories close to runs/races it seems to make the stomach problems worse. Not sure if this has anything to do with your situation but thought I'd at least mention it just in case it helps.

I never take gels. I think if you do not like the taste, your body is telling you it does not want them.

I think if your body does not like the taste, its time to try a different flavor :) Perhaps trying a more natural type of gel, like the hammer gels Josse takes, would be something to try. I used to take gels, switched to shot bloks, but I will be going back to gels. I just will always do marathons so infrequently, I am afraid to "experiment" with no fuel. I guess I could try it on a long run and see how it goes.

Thanks for the comments. These are hammer gels that I've tried. I think I will just stick to whatever drinks they provide at the water stations. If I can't face taking the gels in training then I definately won't take them in a race. It's not just the taste but the texture as well. I've never seen shot bloks sold here.

One thing that helped me get over the look and texture of the gels was to "perceive" them as something that I was more familiar with...yogurt and/or frosting. Once my mind processed them as being similiar to these two things, it made taking them a lot easier and I now I have no problems slamming them down during a marathon. My 2 cents worth...

A.M. Winter is back with chilly minus temperatures (C). A nice big moon to light the way this morning, 5k easy warmup along a cycle path to the next town. Then 6 x 1k w/ 2 min rec on a frosted track but with still decent traction. Splits, 3:42, 3:46, 3:44, 3:42, 3:40, 3:42. My r achilles felt ok until immediately after the intervals, then painful and sore. 8k return at a very easy pace along a trail. Total 21,1k in 1:38:54, av 4:41/k, 7:33/mi.

Sounds like you might want to ease off a bit so the Achilles doesn't get away from you....a couple of easier days (or even, *gasp*, a day completely off) is a heck of a lot better than being forced to take time off for an injury, and the achilles can be nasty. Of course, this from someone who can't heed his own advice!

Wow that's weird so many bloggers seem to be dealing with Achilles issues recently, and seemingly all on the right side. I had good luck with my achilles problems with the basic ice/heat/ibuprofen routine, as well as avoiding all hill running for a few days.

A.M. Med long run, r achilles still sore although alternate icing/heat and lots of calf stretching helped to ease it last night. Eased back on the pace and took it very easy uphill, I even (and this is hard to confess, pull your chairs closer because I'm going to whisper) walked on 3 of the steeper uphills when I could feel it pulling on the tendon. I was dumb and set myself up for this problem. The hill bounding on Sat was the initial cause and then I pushed my long run on Mon but also tried to incorporate as much asphalt running as I could to mimic my upcoming marathon conditions. A double whammy. The 1k track repeats was the coup de grace. I shall keep the pace down the next 3 days and avoid hills as much as possible, hopefully I will be ok for Mon's key workout. Total 25,2k in 2:03:46, av pace 4:55/k, 7:54/mi.

Walking just because you're mentally tired is a no-no. Walking because you can *feel* an injury yelling at you "I'm about to get much worse!!!" is just plain smart. Hindsight is always 20-20...you could look back and say you sent yourself up for it *now*, but if everything had gone just a tad differently and things had worked out, you'd be a genius who'd managed to put together a string of great workouts!

So, cut yourself some slack, and don't be afraid to fess up that you've found and slightly exceeded a limit. Now you know it's there and it'll help you dial into how far and hard you can push next time, right?

After all, I'm still having a tough time thinking that a sub-8 pace is "taking it easy"!

A.M. Freezing fog and very icy. Recovery run and instead of splitting the mileage into two as per the plan, ran it in one go figuring that a longer rest period after would be the better option. My achilles has loosened up a little and was just a background dull ache. A.M. A good day, skipped the hills for the morning run and went up and down the valley. My achilles behaved itself and I only felt a minor ache. Gradually upped the pace on the return leg and the first runner I saw was my wife which was encouragement for us both. Total 20k/12,4mi in 1:29:45, av pace 4:29/k, 7:13/mi.

P.M. We went to see  "The Dirty Race" in a nearby town. This was a race with 5k running, then 15k mountain biking and finished with a 4k run. Interesting to watch, it was a well organised event and had about 200 participents. The first guy was over the finish line in 1:01.We found the change zone was where time was really won and lost. I did wonder if it was compulsory that they have to change from running shoes to bike shoes for safety reasons. Different perspective to stand there with a Glühwein in my hand watching people toiling.

Evening - short and quick treadmill run, 7k in 28:20, av pace 4:03/k, 6:31/mi.

A.M.  Woke up at 5am and it was luxury to stay in bed and doze for another couple of hours. Cold and very windy today and I felt chilled. Easy pace recovery run on hilly logging tracks. No probs with my achilles until a slight ache about 2k before the end of the run, much better. The trees are starting to bud now and Jan is nearly over, better running conditions ahead. A.M. Marathon specific long run in the plan. Inspired by reading how the Japanese train I ran continuous 4k circuits around a lake, it helped to focus in.  A little nervous apprehension beforehand, I struggled with a similar shorter workout end of Dec, but as soon as I started at marathon pace the doubts disappeared and I knew I could finish the workout. 5k warmup, then I concentrated on keeping each 5k split under 21:15. Splits: 21:11, 21:06, 20:59, 21:06, 21:13 (started to fade on the last one and had to work harder to achieve the split), cooldown 5k. Fueling – I ate an energy bar 15 mins before starting, then drank diluted apple juice at 10k, 20k and 30k. I felt much happier this week by just sticking to fluids only while running. This was billed as a confidence builder workout and in that respect it achieved its aim: I feel a bit happier after this, this is the fastest I've ever managed to run a long run in training.

Total 35,1k in 2:33:08, av pace 4:22/k, 7:01/mi with 25k at gmp.

Carnival season here is reaching it's fever pitch before it all ends on Ash Wed. Today is Weiberfastnacht (women's carnival day), the women carry scissors to cut the men's ties in half. Sensible men don't wear ties today or wear cheap ones bought specially for the occasion. Visitors don't always realise what is going on which can lead to some amusing moments. The women also storm the townhall to obtain a symbolic key from the mayor. They can also kidnap the mayor and ransom him back for a round of schnapps. All good fun.

A.M. High wind chill factor this morning, despite a thermal vest and fleece mid-layer I was chilled through by the end of the run. Drove to a carpark in the nature park, from there I ran a 8k loop on a horse riding trail, then ran a 12k hill run on a lovely mountain bike trail that took me up high into the snow. Pickup for the last 5k at 4:12/k, 6:45/mi.

A.M. Cold and frosty, out early to use the track before the Sunday football teams play on the pitch. Workout was 6 x 1200m w/2 min rec, my aim was 4:30 for each 1200. Splits: 4:33, 4:31, 4:31, 4:35, 4:40, 4:46. For the first 3 intervals I was on target till after 800m, then lost it each time on the last lap. The last 3 intervals were a disaster, I was slowing up more and more and it didn't matter how much I fought, my legs felt like they were moving in quicksand. Big disappointment. With warmup and cooldown 17,7k in 1:19:04. av pace 4:28/k, 7:11/mi.

1200's are a hard interval. What you needed was a training partner. These workouts are so hard to do alone. Do you know runners who are different paces than you but are willing to get together with you for speed workouts. I find it really helps to have someone there, even if we aren't running the whole way together. The immediate feedback helps keep me on target.

There are positives to your workout. Being within 5 sec is ok, so the first four were on target. I wouldn't call #4 a disaster, just had to fight through it. 5 and 6 were bad, but you didn't bag the workout which shows toughness. Some workouts don't end up being stellar, but just give yourself your rest days and let this workout make you hungry for your next hard workout.

I have to agree. You've been racking up bigtime miles, and your easy paces have been pretty aggressive, so maybe some additional rest is in order.

In any event, just one workout so don't worry about it. You definitely hit your VO2Max and kept it there for a while....that was the real goal of the workout. Good work!

Definitely sounds like the start of mild overtraining. I'm not sure I'd call 22.10 miles at 7:53/mi "gentle". Maybe make sure your recovery days are truly very very easy to get your batteries recharged.

Sometimes you need to throw in something different to respark the enthusiasm. That was the real reason I ran my race on Sunday....I needed to people and the atmosphere....everything else was gravy.

I was thinking the same thing. . .22.1 miles at under 8 minute pace is taking it easy? I heard you can do your long runs as much as 2 minutes per mile slower than goal marathon pace, so 8:40 average would be ok. Do take it easy. You won't lose a thing. You'll only get hungry.

Good work keeping it easy. I think it *is* work sticking with a recovery pace at times, but it'll be worth it allowing your body to recover and adapt to all those miles you've been putting on it.

I know what you mean about sticking to the recovery pace. It's similar to treadmill running, after a short while it gets boring and my tendency is to speed up to make it more interesting and shorten the workout.

A.M. Woke up with a headache. Temp in the dark wee hours was a strangely mild 9ºC (48ºF). Weather was stormy with strong winds at first followed by heavy rain making for some exhausting running. I planned to run a 25k hilly trail run, halfway through my throat became sore and swollen and I didn’t feel too great. I took a shortcut back cutting the run by 4k. Final race in the winter series. A sore throat and headaches have plagued me all week and Sat morning was no exception. I was n’t sure if I should race but it would have been such a shame to miss out the last race. I had a headache right upto race start and kept the warmup very short and easy. I placed no expectations on myself and my only plan was to try and tuck myself behind the M40 3rd place runner in the series and keep up as long as possible. Conditions were good, warm and sunny with a slight wind but muddy. The course was as the previous two races, 2 x 5k rounds on woodland trails, start is flat/gradual downhill, then gentle uphill, flat, a steep uphill, then wavy with a downhill/flat finish.

The 1st k was frighteningly fast and I only just kept my rabbit in my sights, because of the fast start though I had no problems with being blocked on this race and could run my own pace. I ran my hardest constantly to keep up with my rabbit, for once not thinking about the overall distance I had yet to complete. Everytime I felt I was starting to fall behind I pushed myself harder to close the gap again. On the 2nd round I was directly behind him and on the steep uphill overtook him briefly until he overtook me straight away again on the flat. From there it was about 2k to the end of the race and despite my efforts the distance between us got bigger. I hadn’t looked at my garmin at all during the race and was shocked at the end to see the time. A PR by 34 secs. I shook hands and thanked my rabbit for his unknown help. Throat raw afterwards, back home to continue with saltwater gurgles.

The garmin recorded the course as 10.08k. Km splits as follows:

1st round 3:23, 3:47, 4:12, 3:41, 3:48,

2nd round 3:37, 3:59, 4:10, 3:46, 3:37.

Total result from the 10k winter series:

1st Race 39:05

2nd Race 38:45

3rd Race 38:00

Cumulative time 1:55:50 giving me 16th place overall and 5th place in the M40 class.

I’m obviously pleased and surprised with the PR. Reasons perhaps, as I’ve been feeling lousy all week I’d eased back on the mileage and especially on the intensity giving myself some good recovery beforehand. I had no anxiety before the start as I didn’t expect anything from this race. During the race I solely concentrated on keeping up with someone who is faster than me.

OH and KUDOS ON THE NEW PR! Didn't realize until after I hit 'post' that it was your new PR! :-D!! Look at how you almost knocked off your sub 38:00 goal. I bet you could easily after just doing a speed oriented resting up type of week. Have you thought about restating your 10k goal? I bet a 35 is a realization for sometime this year or next in my opinion.;

Super race today Ian, especially considering the week you've had not feeling well. Seeing your improvement over the 3 winter races is very inspiring and gives me extra motivation to shoot for that 38:00! Pretty nice when you can be already be gunning for those long-term goals this early in the year. The sub-3 marathon should be a piece of cake for you, I'm thinking sub-2:55 or even 2:50 looks doable.

Congratulations on your PR, your race strategy was awesome! So I think you are in shape for a 2:50 marathon, but given your "respect" for the marathon, I'm betting you will be targeting 2:55 pace or so, and assessing how you feel as you go?

Wow, great race and great finish to the series. Your times makes it really easy to see how well you're progressing, and so quickly. I truly think the sub-2:55 is within your grasp for this upcoming marathon. Rest up and shake that bug that's got you in it's grasp, and I'm sure you'll keep on improving right up to marathon day.

Oh, and great way to push yourself....not worrying about lasting the distance is really hard for me to do, but it obviously paid off for you. Great work!

Ian, thanks for your comments, 100 commando points for your PR. Your race report is very enlightning. I certainly share your approach to race anxiety. I have run my best races when not setting goals, not looking at my watch and just running hard to keep up, chase, etc. We are all different, but, just running like when you were a kid does say something. By the way, another 50 commando points for setting a PR on a semi-muddy course. Congradulations.

A.M. Usual dreadful night's sleep after a race. Recovery 12k today in 1:00:56. av pace 5:05/k, 8:10/mi. Felt in good shape and put the brakes on myself to keep the pace slow. Good weather again, warm in the sunshine and pleasant to run on soft trails. Some slight tenderness in my right achilles and a sore throat that refuses to get better. It does keep my wife amused though as I must be the world's worst at gargling, I can hear her laughing as I accidentally yet again swallow some of the salt water mixture.

A.M. Cold and frosty, my last long run for a while. I actually feel a little sorry, I’m starting to really enjoy these long runs. My aim today was to run for 3 hours, keep it comfortable, steady and keep the garmin screen on time of day so that I wasn’t influenced by pace or distance. The last few weeks I haven’t struggled on the hills at the end as I have done previously and I felt good throughout today. I drank some water with a little fruit juice every 10k. At the end it turned out to be 39,2k in 3:00:28, av pace 4:36/k, 7:25/mi.

My sore throat has eased a little, my sister rang me on the weekend and suggested zinc tablets to suck, which perhaps have helped.

I always take Zicam (brand name for zinc you take by tablet or through the nose or through a throat spray) at the first sign of any cold or sore throat. I think it works beautifully. Great workout, by the way.

A.M. 1st recovery run, easy on the trail, terrific birdsong in surround sound, the woods are coming to life again. I felt good after warmup and made myself keep the pace in my recovery range. Total 12,1k in 1:01:38, av pace 5:06/k, 8:12/mi.

P.M. 2nd recovery run in the evening, ran up to the top of a local hill, a few loops on a trail and then back down. Short and easy. Total 8k in 40:53, av pace 5:07/k, 8:13/mi.

A.M. A freezing cold & icy again, ran a hilly trail that takes me past a couple of castles. A.M. Warmup for 4k, then 8k tempo run at about 15k race pace, av pace 3:54/k, 6:17/mi, cooldown for 4,6k. A reversal today of how I normally feel at tempo pace, I started uncomfortably and then got my breathing into a better rhythm, focused on good technique, and felt stronger and faster during the run with a negative split. Really enjoyed the workout today. I sure hear you on the warmer weather longings. Seems like you've had very similar weather to us Utahns out there in your neck of the woods. I think I may plan a huge celebration party the first morning of 2008 I'm able to run in shorts. But I have to think suffering through all the high mileage weeks thru the winter you'll be seeing a huge PR for your upcoming marathon.

A.M. It's been a boring week running wise as the taper started but I had a little something to sink my teeth into this morning. 3 x 1600m with 2 min recovery. Warmup was 5k along a cycle path to the track in the next town. I was a little apprehensive as I had an awful workout last time I was here for some 1200's. My target was a flat 6 min for each. Times: 5:46, 5:54, 5:51. I was well chuffed, far better than anticipated. Finished with a 10k hill run to take me back. Total 20,3k in 1:30:04. av pace 4:26/k, 7:08/mi.

Ok Ian, I don't remember when exactly your race is again (would you mind reminding me again? so sorry), but I see just one thing in your training you can do that might help you with your upcoming marathon. You might not like it. So, I think you need to differentiate better between easy and hard pace. There should be at least 1 minute difference between your goal marathon pace and your easy run pace. I don't know exactly what your goal pace is, but I would guess it is not quite 6:00-6:15, at least not yet :). You have taken some of your easy runs very easy which is good to see, but alot of them are 7-7:15 pace, which may not be enough rest either during peak training nor as you taper. I would suggest slowing it down, and no runs have a faster ave pace than 7:30 unless you are doing speed on that day. So that's my two cents.

Ian, thanks for your comments on the race. I have spend a few weeks in Germany several times, the bike trail capital of the world, but, the trails all seem to dead end. Anyway, no doubt, without Gwen, you certainly have the talent to meet your goals. Do you have any training partners? Thankyou both for the comments. Michelle, you're right about the easy run paces, they are a little too fast. My pace range for easy runs is 4:33-4:52/k. (7:19-7:49/mi) As I'm tapering I've got more energy at the moment and this is reflecting in the pace.

Brent, I'd really like a training partner, I can see what a positive difference it makes in so many blogs.

A.M. Stormy with cold winds, back to shivering until I warmup. Today was a mini dress rehearsal, wore my marathon racers but you can forget the slip and shorts - too cold. Warmup 5k at easy pace, then slipped into marathon pace for a couple of miles, then easy again for 5k. No probs other than an ache in the outside of my left knee, only myself to blame as I caused it yesterday with some over zealous stretching. Total 13k in 58:30, av pace 4:30/k, 7:15/mi.

I've been reducing my calorie intake this week because of the taper. I'd thought I would put weight on but the opposite has happened and my weight has dropped a kilo to 67,3kg/148lb. It will come back up again when I start carbo loading Fri/Sat. When I first started running I weighed 92kg/203lb, now no one asks me to help them move furniture.

Well I ran a right dogs dinner for a race that’s for sure, big disappointment. My wife the same in the 10k, in training she could run under 55 mins, race day 57:32. Lack of sleep didn’t help, despite asking for a quiet room in our hotel we were placed in a room on the 8th floor. This was located on the outside area of a huge dome that overlooked the lobby area. Here the main 24hr bar was located, the noise spiraled upwards until 2am when it quietened down. We also had Mr & Mrs lets have a domestic when we’re drunk in the room next door. We couldn’t change our room for a few days, before the marathon I was awake until 2:30am, getting up again at 5am. Breakfast was some white bread and honey before boarding the bus to the start. I was blurry eyed, unenthusiastic and tired but I figured I would fire up when the race started.

The timing was on gun time so I got a good position near the front to avoid loosing time at the beginning. I planned to start at 4:15/k and see how I felt, settle in and pick it up a little. Weather was about 68°F and a good crossways breeze from the sea. The course is straight out along the coast to the turning point and back along the same way. A 40m gradual ascent over the first 7k with some views of the sea, then a drop back down again to sea level by km 8. The route was then in a straight line along one half of a coastal dual carriageway with uninspiring views of building sites, hotels and waste ground. The refreshment stations were every 2.5k offering water, powerade occasionally, slices of orange and apple. Spectators and drums were at the start and some small tourist groups outside of hotels.

 

Bang goes the gun and off we go, picking up the coast road out from Antalya. I felt ok and just stuck to my own pace. Past the 2k point I noticed a turkish runner was alongside me at the same pace, with a mix of english/german we communicated, we had a similar time goal and agreed to run together. I set the garmin to record 5k splits so here they are with a few comments.

1. 21:15, spot on, no problems, settled in, slowly overtaking runners who’d shot out at the beginning.

2. 21:08, sun is out and it is warm, the water was given to us in ½l bottles which I found far better than the usual cups, felt ok.

3. 21:21, slightly too slow, already finding this harder than I should have, try and pick it up a little bit.

4. 21:20, again too slow, at about km17 we’d clapped the Kenyan runners on their way back. They look strong and with a long stride length that eats the ground up. Just after km20 my fellow turkish runner taps me on the shoulder to tell me he wants to slow down now which was a real shame. I hit the ½ way turnaround in 1:29:54, slower than I wanted but I still thought I could run under 3hrs.

5. 21:15, running on my own for the last 5k, the straight stretch is monotonous, each km taking seemingly forever to complete. Upto now been drinking the water that was offered, at the drink station made a dive between the helpers to grab a powerade bottle off table, unfortunately knocking some bottles onto the ground.

6. 21:44, km27 is where I started to loose it, I could see the pace slowing to 4:16/k, I sped up (so I thought) and was shocked at the 28km marker to see I’d actually gotten slower. I kept telling my legs to go faster and there was no response. At the km30 point I was feeling despondent, I’d ran faster to this point in training.

7. 23:28, getting worse now, I was running at my usual easy run pace, I didn’t feel out of energy, no wall, just slow and I couldn’t change gears. I tried and tried to bring the pace down to 4:30/k to bring me in under 3:05 but it didn’t happen. The one good thing was I reached the ½ marathon turnaround point at 31,5k, their race had started later so I was suddenly surrounded by runners that I was overtaking, that helped.

8. 23:26, still on easy run pace, feel sore and tired and looking forward to finishing.

9. last 2.2k, same pace. Entered the football ground where the finish was, here there was a crowd to clap everyone in. I managed a smile but I was well cheesed off with myself.

Past the finish line got my medal, a plastic bag containing food and drink (good idea) and met my wife to commiserate each other. Queued for about 40 mins to retrieve my bag in a packed narrow corridor full of jostling runners smelling of sweat and vomit. They couldn’t find my bag and I had to dig it out myself, just what you need after you’ve ran. Bus back to the hotel for some grub and a lovely 9 hour sleep.

Well what can I say, my training over the winter had gone really well, I was fully confident I would run under 3 hrs, no excuses. Time now to forget about this and work towards the next one.

Nice to at last see the long-awaited race report Ian, however I'm very sorry the race did not go as you had hoped. I like your attitude of putting this one behind you and looking toward the next. Most every runner I know has a fair share of 'dud' races, usually for no apparent good reason.

On the other hand it appears this is still a big PR for you so you can take some consolation in that.

Your description of not feeling particularly winded but just not being able to get the legs to go faster sounds very familiar to me. Kind of sounds like maybe you ran out of glycogen stores and had to revert to burning fat. I suppose perhaps the lack of sleep, heat, and travel/jetlag issues might have all played a role. So much for speculation but it certainly is frustrating not to know exactly how/why a given race will end up the way it does.

All of us who have watched your training over the last few months know full well you are a sub-3 capable runner, probably sub-2:55 under the right circumstances.

Good race under less than ideal conditions. Sorry you didn't get your sub-3, but let's recap, shall we?

- Less than optimal final taper days regarding rest and I'd guess food

- Decidedly warm temps. 68F compared to the freezing levels and below you've been running in back home. A 30-40 degree increase is nothing to sneeze at and 68F is definitely warmer than I'd like.

- Monotonous course. This never helps...I'm guessing that the course is flatter than you're used to training on as well?

Any one of these easily accounts for several minutes off your capabilities. You've got a sub-3 in you...you just need to find the conditions that'll let it come out. Don't sweat this one, reset your training, and set yourself a new goal...you don't need to be training for a sub-3 anymore, you're training says you are there. Set your sights at a quicker time.

Alternately, you might want to consider a "rebound" marathon. If you don't feel like you pushed yourself too hard, find one a bit more local that's within the next couple of months and use this as an extended hard training run. I'd think April/May would be prime marathoning weather in Germany, just before the heat of the summer hits.

In any event, nice race. Don't sell short the fact that you PR'ed at the distance! Congrats!

I think you ran a phenomenal race; and you had so many outlying factors that affected the performance. I agree with everything Dale says there. I also agree that you have the fitness for a very fast full 'thon in you. I think a fall/summer marathon :-D Hope you enjoyed the vacation at least :) It's always nice to get away for a week or two. Best of luck and don't get discouraged. 38th place is incredibly respectable and your time is a time I can only hope ot dream of!

So, congratulations on a PR, but you definitely didn't run to your potential and that's why you're "cheesed off" -love the expression. You definitely had something go wrong.

Speaking as the blog expert of sleep deprivation, I think that sleep deprivation makes running at or above threshold VERY difficult. I think that is probably the main component in your slowing, which happened rather dramatically, which may indicate a fueling issue too.

When just a smallish PR effort is a bad race, then you are doing something right. The break through will occur. Are there races closer to home so you can minimize the travel effect?

Small race report for a small race. I had a number of reasons for racing this morning: I wanted to assess my condition after the holiday break, kick-start my training again and regain some enthusiasm, but most importantly just enjoy myself with a race in the local countryside.

This was a typical Volkslauf (race for the people), organised by one of the athletic clubs in the area. Very cheap race fees, €5 for the 10k, only €1 extra to register on the day, low number of participating runners (167 for the 10k), interesting well marked course, friendly helpers to point the way or offer drinks at the finish, and of course home made cakes and coffee in the sports hall to raise money for club funds. These are races organised by runners for runners, I’m fast realising this is what I like best. I don’t need gimics, free sportsbags, t-shirts, exhibitions, videos, photos at €10 a shot, I digress.

Race start 9am, short warmup beforehand, quick chat with someone in the lineup to ask about the course, uphill 40m to km3, then sharp down 40m, uphill again for 60m to km 5, then down hill with another short ascent of 30m at km 8, all on asphalt on small country roads.

The garmin splits: 3:44, 4:09, 3:45, 4:01, 4:07, 3:48, 3:37, 3:52, 3:58, 3:41.

Effort was pretty constant and hard but at no time did it feel all out, I’d placed myself in the front 1/3rd at the start to slowly overtake throughout, reeling in runners one at a time. One young lad impressed me, a 13 yr old who I didn’t pass until km7, he finished 15th in 38:55. I was outchicked? at km8 by the 1st woman who crossed the line in 38:09. The final positioning was settled then, I finished strongly and happy to be under 39 today, not as bad as I expected. Time for the coffee and cake in the hall with the trouble and strife, what an enjoyable way to spend a morning.

Welcome back! I doubt you lost too much after your short break and probably gained some much needed rest (mental and physical). Sounds like an excellent recovery has been made!

You just can't find a nice gentle course to ease your way back, can you? Gotta have those hills!

I think based on your 10K PR and this race so quickly after a marathon then some time off, you need to move your 37:30 10K goal into Short-Term Goals...I see that happening in under six months easily.

A.M. Wind and rain for today's long run. Poor sleep and sore quads after yesterday's race made for a bread and butter pace. I was a bit dosy at the beginning and didn't notice a thorny branch across the trail, I turned my face at the last minute but it caught my earlobe. I didn't realise until I was back but it had bled copiously down my jaw and around my throat, looked nice and gory. The hills at the end went ok, no probs uphill but the last 1k drop into town was painfully sore. Total 35,2k in 2:53:21, av pace 4:55/k, 7:56/mi.

I wouldn't call that a drowsy pace. I am amazed at how fast you have bounced back from your marathon. I guess it helps that you didn't run a 2:50 like you could have if conditions had been better.

A.M. Brrr, out comes the fleece and thick gloves that I'd put at the back of the wardrobe. Hilly trail run, it didn't start well and straight away on the first hill I was finding it a bit of a slog. I plodded on and for no apparent reason half way through I suddenly felt good, I could feel my posture changing from slumped to upright. I enjoyed the 2nd half of the run and it felt more like the form I was in before the break. Total 25k in 1:59:03, av pace 4:46/k, 7:40/mi.

Easter hasn’t gone quite as planned. I thought it would be a good opportunity over the holiday long weekend to get some decent mileage in, instead I wound up sick. Thur and Fri I had been coughing a little while running, Fri I was up all night with a constant chesty cough and sore throat. My wife picked up a couple of medicines for me Sat morn and I have stayed in at home since then to shift it. This morning I ventured onto the treadmill for 4 x 5k with breaks in-between to drink water, have coughing fits, suck lozenges etc.

I was struggling on the last 5k, what was easy a month ago now feels hard, blah!

P.M. A short 3k walk outside in snow showers to get some fresh air, staying inside has driven me nuts. Goal next week is to get rid of this b%*#y  cough and get some easy runs in.

Don't sweat the times....you're sick coming off a long build-up and you're body's bound to let you down a bit. It'll come back quickly once you're healthy and hitting the trails again. Just concentrate on staying sane and getting rid of the cold!

A.M. Starting to feel much better now so I treated myself to a hill run this morning. The run starts in the valley and goes uphill to the top of one of our highest hills in the area. The top is reached after 10,8k and approx 300m ascent and was a triple F run last summer (a firm family favourite). I like to hit the top under the hour and today was pleased to see 56:26 on the watch. The snow was patchy and slushy and disappearing fast in the milder weather we are now experiencing. The rest of the run is across country then back downhill with a couple more small uphills at the end that are good strength sappers. A delight to run and it was a decent hard steady effort today. Total 23.3k in 1:55:36, av pace 4:58/k, 7:59/mi.

A.M. Beautiful sunny weather, rather than run in the woods me and my wife drove out a little to run in open farm land. A pleasant wavy route, I started slowly and gradually worked the pace down. I noticed when I tried to run any faster than 4:30/k it caused me to start coughing up some of the crap that is still in my lungs so that last 6k was stuck on the 4:30 pace. A.M. Long run time again on a dull and dark morning. I've felt out of sync throughout Mar with holiday and then some sickness so starting from today I want to get back to some steady consistent running. I ran by feel settling into a comfortably hard pace, today that was about 4:35-4:40/k. This was fine until km23 when I hit the hills on the way back. The pace dropped to about 4:55/k, I tired and couldn't get back into the same rhythm and so the next 10k turned into a bit of a slog. I was accompanied by light rain showers the last 8k which was actually quite refreshing. The last couple of k was downhill, which was a treat and fairly easy to hit 4 min pace. Not a great run, nevertheless another long run down. Total 35,5k in 2:48:21, av pace 4:45/k, 7:38/mi.

It sounds like a good run to me. Slowing to 8 min pace is not that slow, and your overall pace was faster than my long run pace by about a minute! Lots of elite runners do some of their easy pace at 8 minute pace.

A.M. Cold, wet and windy for a med-long run on woodland trails with as many hills as I could cram in which I think ended up as six. Bärlauch (Bear's garlic) is coming through in the woods giving a nice wiffy aroma to accompany the run. In England it is simply called Wild Garlic, the German name is a little more inventive stemming from the days when bears where present in the woods and dug up the roots to eat. It is back in fashion in German cookery and Bärlauch recipes abound. Total 25,3k in 2:05:47, av pace 4:58/k, 8min/mi.

I shall play it by ear at the moment, possibly a 10k on the 20th Apr, a hill race on the 26th Apr (hence more hill training at the moment) and in May a couple of 10ks and a half marathon. I am also looking as a birthday treat in July another marathon, but in the countryside. A toss up at the moment between the Schwarzwald or Füssen in Bayern.

Sasha, Bärlauch has a mild garlic flavor, you pluck the dark green leaves then you can use it as pesto, or shredded with potatoes, mix as an oil dressing etc. Bärlauch bread is very tasty.

A.M. I was sat eating my porridge this morning, looking out of the window at the pouring rain thinking this is going to be a character building run. I drove the car out a little to run in a different area, surprise, surprise – the only car in the woodland carpark. I reluctantly got underway, 5k warmup on very muddy horsey trails, then 8k fartlek. This was enjoyable, shifting through all the gears on short and long stretches purely by whim. Followed up with a 2k steep hill climb which was a killer. By now I was really cold and wet through, I took a quicker way back for the last 5k along a country road passing a farmhouse with a handpainted sign outside „Holzofenbrot" (wood oven bread), I could smell the woodsmoke and imagined the family inside snug and warm around the fire. Got back to the car, grabbed my nice clean dry towel out of the boot which my frozen hands promptly dropped into the mud…growl. Total 20k in 1:31:38, av pace 4:35/k, 7:22/mi

A.M. After yesterday's muddy fun I wimped out of a trail run and ran an out and back along a asphalted cycle way in the valley. Typical April weather, rain, hail and then sun, all in the mixing pot. I kept to an easy comfortable pace that was very even all the way through, at the end I felt I could have easily ran more but felt it provident to stop. Total 21k in 1:40:39, av pace 4:48/k, 7:43/mi.

A.M. Winter strikes back with a last ditch attempt (hopefully) to thwart the onset of Spring…and it would have to be on long run day. Freezing cold, snow showers, and the worst of all a strong headwind to km17 that froze my jaw and cheeks and was just plain knackering. A.M. I had a hard knot in my left quad last week, this morning after yesterday’s long run the quad was sore. Run was a recovery jog on a cold and frosty morning, afterwards the muscle was painful when pressed and when lifting my knee, it seems like I’ve picked up a thigh strain. P.M. Binned the 2nd run which made me feel miserable so I persuaded my wife to go out for a short walk with me.

A.M. Quad still sore, instead of the planned speedwork ran an easy run instead. Drizzle, on hilly trails, especially no pounding downhill and a slow initial 5k to warmup. Total 18k in 1:28:28, av pace 4:55/k, 7:55/mi.

P.M. Short evening run in the rain. Quad felt a little better after 15 mins of slow jogging, kept the route as flat as possible. Total 10,5k in 52:13, av pace 4:58/k, 8-/mi.

A.M. It rained cats & dogs this morning from start to finish and I was cold and drenched through. Easy paced run on a mix of asphalt and muddy trails, one big hill and some wee bumps. My left quad felt a lot better but still a little stiff and sore, I ran the downhills gently to continue to nurse it along and I shall continue with icing, heat, salbe etc. Total 21k in 1:38:11, av pace 4:40/k, 7:31/mi.

I was feeling chesty with a sore throat and a washed out feeling this afternoon. I obviously haven’t got the "trick." I always want to do more, I know improvements will come with consistent high mileage and interspersed quality sessions, it’s just difficult to know where the border line is. I’d planned to go out for a second short run this evening, it pains me not to but I’ll skip it and hopefully have a sense of overall well-being and freshness tomorrow.

It's very difficult to find "the edge". You either train at a level that never puts you over that edge, which generally means you back off what you think you could run for maximal training and always error on the side of caution.

Or you periodically push your limit and find it. I'm convinced the trick here is to recognize when you've hit that limit by listening to the body send the "pre-injury" signals and backing off a bit for a while before testing the limit again. This is tricky since we routinely ignore those signals since they are not exactly obvious. Some of what we think are signals are really just normal training aches and pains. Some are real signs. Differentiating between the two only comes with time and experience, I think.

Or, I could be completely off my rocker...due to lack of cheesecake....

A.M. Felt fresher this morning so dropping the 2nd run last night was a good call. Also I was encouraged by two things, I stretched my quad before running and there was no pain, and it was dry for the first time in ages. Trail run with 2 longer hill sprints, still going cautious on the steeper downhills. Finished with some strides, called it a day after the 6th when my quad started to ache a little. Feel a lot happier though. Total 19,4k in 1:27:13, av pace 4:30/k, 7:14/mi.

P.M. Couldn't persuade my wife to join me for a short evening run, shortly after I set off the heavens opened and I got drenched. Sensible foresight ah. Recovery jog for 6,5k in 33:36, av pace 5:10/k, 8:19/mi.

A.M. Warm with a light wind, 12°C/53°F for a long run. Started well enough, faded in the middle and then funny enough after the long hill ascent I felt better and picked up again. Total 36k in 2:52:16, av pace 4:47/k, 7:42/mi.

In my running magazine I read a good article about the role of Natrium in endurance sport. I sweat a lot when I run but have never calculated how much until today.

The formula given is: Sweatrate (l/h) = [(Weight after the run – amount drunk in liters) – Weight before the run] / running time (min) x 60 min.

So for me I weighed 68,5 kg before the run. 66,1 kg after the run, (I was surprised, I checked 3 times, it is right) I took 4 small water bottles in my bumbag, each holds 125ml which makes 0.5l drunk in 172 mins.

My sweatrate today then was: [(66,1 – 0.5) – 68,5] / 172 x 60 = -1.01 l/h.

A liter per hour seems to me a considerable amount for the conditions today. Last May I ran a hill marathon and it was unexpectedly hot, in the 80’s (F). I walked at every water stop, drank and poured water over my head, but despite this at the end I was dizzy, felt nauseous and suffered from cramps, crawling in over the last few k and loosing 4 places. It’s an interesting problem to solve.

Interesting formula, Ian. I never figured out how much I sweat over long runs and marathons, but I know it's a lot. After marathons, I always have a salty white crust on my face, arms, etc. telling me I lose a lot of sodium. In hot conditions, it is a good idea to take salt tablets once an hour, or take energy gels with a lot of sodium. I did the latter last year in 80F Rotterdam marathon, and I felt fine all the way to the end. My performance suffered, of course, but I never had cramps, dizziness and other heat related issues. I used PowerGel 2x sodium. Good job on your run!

A.M. Pouring of rain this morning and I futilely waited until midday hoping it would stop. In the end I went out on a short easy run up to the Annasee and back. No one else out and just a solitary honking coot on the lake, we looked briefly at each other and then parted ways. Total 10k in 48:25.

Time to start racing again to end lack of cheesecake complaints from my spouse. I am trying this year to run as many new races as I can instead of repeating favourites so we drove 30 mins out to Erligheim for a 10k Volkslauf.

Weather - it was cold and very misty that unfortunately didn’t lift until long after the race was over.

Profile, the course was 2 x 5k rounds, first k was in town with lots of twists and turns and cobblestones, gradual 25m incline to the 1,5k point, then gradual downhill, followed by a steep incline of 40m just before the 3k point, 4th k was wavy and then the last k was fast downhill.

I warmed up by following the course in the contra direction for a couple of k and back. This was a mistake, I should have followed the course through the town and remembered the turns.

1k splits:

1. 3:34, 2. 3:44, 3. 4:19, 4. 3:54, 5, 3:33

6. 3:48, 7. 3:50, 8. 4:23, 9. 3:57, 10. 3:32

The first round was hard and steady, I had focused myself on a young runner that usually finishes 30secs to a minute in front of me. I at least wanted to keep him in sight throughout the race. This worked until the beginning of the 2nd round in town, I lost him and also missed a left turn marker, my mistake as the course was well marked with arrows on posts. I ran straight on, realised something was wrong, stopped, looked back and was waved back by a following runner. This had cost me about 10-12 secs and 2 places. I was really annoyed and determined to get my placing back and put on a hard surge uphill to regain my place. The two following runners then overtook me on the downhill, I overtook them again on the steep uphill and then I held them off on the wavy 9th k but I was tiring and knew what was going to happen. Sure enough, the last k mad dash downhill, both overtook me and I couldn’t keep up with them. Consolation coffee and cake in the sports hall rounded up the morning. I thanked the young lad that had waved me back on course, he told me he had thought I was trying to take a short cut which horrified me as I believe in fair play and cannot stand cheats.

One last thing, the 2nd place woman overall races regularly in the area, she ran a fairly hard 10k course in 51:31 and she is 66 years old. Not bad ah!

Nice race report. I don't recall cobblestones offering much in the way of traction, but it sounds like the course was "interesting". Sorry you missed a turn but better in a "cheesecake" race than a "goal" race. Still haven't found any races over here that offer cheesecake.

On the plus side of things, it appears your fitness hasn't waned at all....many good races ahead this year. And more cheesecake.

So sorry about the wrong turn! I think this is a good race for you, since you got within 34 seconds of your PR under those conditions. However, next time don't let anyone pass you in the end--I think that you could have dug down to prevent the last minute pass and that you could have kept up with them. The question is how to dig deep for that will when you are exhausted at the end of a race. I have the same issue often at the end of races. I think we can almost always shave off 5-10 seconds at the end but choose not to because we are tired. Do you feel like that was the case in this race?

I like to think each race is an opportunity to learn about racing. What do you think were your take-aways on this one?

You made me think on my run this morning Michelle. In the end the race wasn't that bad, 130m (429ft) ascent and my 2nd fastest time.

Lessons learnt: If possible warmup over a tricky part of a course.

Don't let my concentration lapse, I was so engrossed on following black shirt that I missed the marker post to turn.

I dealt out a lot of energy quickly to regain my place again, I should have stayed cool and steady and gradually worked myself back into position.

The last thing about digging deep at the end is a question I always ask myself. Your comment is spot on. Some races I fight to the last drop and even when I am dead tired can pull an extra last effort out of the hat. Other races I lack the will to do that, shying away from inflicting that last bit of pain on myself.

Hill race over 10k with approx 250m (820ft) of ascent.

Start time was 17:00 Weather: warm and sunny, ~20°C/68°F Price €4.50

Profile: 400m stadium round then easy uphill to km1. Wavy to km 2.8 where the first long hill climb began over 1k long with a 17% slope, downhill to km 5, then the 2nd 1k long hill climb, steep downhill for 1.5k, 15% slope and then the last hill between km8 and 9 but with only 50m (165ft) height ascent. Last k downhill with 300m stadium round to the finish line.

This was an attempt at a harder type of hill race, I wasn’t too sure what to expect and was hoping for a time under 42 mins. I didn’t use the garmin as I found it distracting last race.

The first 400m round felt easy but I figured these guys know the course so I tucked myself in at 5th place. We left the stadium through a gate straight into woodland and uphill, I was immediately overtook by a young lad, I concentrated on keeping the leaders in sight. I was overtook again by a white shirt runner on a downhill section but on the first hard hill climb I regained my 6th position. I concentrated on keeping a fast but steady pace uphill and felt ok. Then it was the first steep downhill losing all the height gain, I was overtook again by white shirt and I went all out to keep up with him but he was gaining ground. At the 5k marker I glanced at my watch, 20:05. Then came the 2nd hill climb and I slowly clawed some ground back on white shirt, near the top I was overtook by a following blue shirt runner who put an amazing surge on and overtook white shirt as well and left us for dust. 2,5k to go. Steep downhill again where I again lost ground, then the last hill, smaller but boy was that tough, the km markers seemed to take forever to appear. Again I could gain some ground uphill but loose it downhill. The last k downhill into the stadium was a hard hard drive, I entered the stadium in 8th place, the runner in front finishing 20 secs before me. No threat behind me but I keep it max to the finish line as the time is added on as part of a series. The commentator over the microphone announced in english, „Welcome to Eppingen Ian" which was a nice touch.

Straight into the massage tent which was painfully good and hopefully helped towards a speedy recovery. A celebratory Pils vom Fass with Johanne and a shared portion of chips completed the day. A different sort of race scene here, with inspiring poster boards of mountain races with breathtaking views. I bought a mountain race journal that profiles all the races in Germany, France, Austria and Switzerland and hope to have a go at a few now I’ve dipped my toes in the water.

Conclusion: I was pleased with my performance, I was more motivated this week and felt I gave it max effort throughout, even when tired at the end. The time and placing was better than I anticipated. What is obvious is I need to work on my downhill speed, I can gain uphill only to loose it downhill. I felt I was going as fast as I could on the day but I need to get something extra here to pose a greater challenge.

Way to go Ian! Some of us are good uphill runners - others are better downhill runners. I fall into the latter category . . . That being said, some downhill work concentrating on turnover and letting go down the hill should help with overall downhill speed. Good luck in the series.

Great job, Ian, especially with the effort all the way. I think its easier to learn how to be a good downhiller than to learn the toughness needed to be a good uphiller, so the learning should be easy. Some strides downhill, and perhaps trying out moving your hips forward as you go downhill to let gravity work for you will help.

Thanks for the comments. I think uphill running is pretty natural, the main mistake I see other runners making on a long uphill is going too hard initially making the bear jump on your back half way up. Downhill running is an acquired technique because the instinct is to lean back when it gets steep with a heel strike instead of a slight forward lean trusting your legs are hopefully going to be underneath you. What I did notice in the race was downhill my stride was longer and so a longer flight time. Perhaps a normal stride length with a faster leg turnover would be better.

Hey congrats on the race a couple of days ago, I just read the report. Looks like you've recovered pretty well.

I'm just the opposite of you, I like to charge down the hills and pass people but then hope and pray they don't pass me back on the up. For me the biggest help with the downhill is just to do plenty of training running downhill (I guess that sounds pretty obvious). Your shins and quads may scream at first and you need to go real easy at first to avoid injury, but after 3-4 times running down a decent descent it will get alot easier, with less or no soreness the day after and soon you'll be able to fly down and take full advantage of gravity without feeling like you're going to destroy your legs.

A.M. May day holiday and also Father's Day as well here. A little bit cooler and cloudy but the shorts are staying on. Hilly run with concentration on good downhill technique. Total 22k in 1:40:32, av pace 4:34/k, 7:21/mi.

As I was leaving town at the beginning of the run and entering it at the end I was dodging the Father's day walkers. It is tradition here the men go out in large groups for 'walking' in the countryside, pulling trolleys heavily laden with bottles of beer that are consumed along the way. They were cheering me past at 9am, waving beer bottles in the air. I think I would be unconscious by lunchtime if I tried this. For the less energetic, tractors pull flatbed trailers with benches on the back into the countryside for the beer swigging fathers.

Good job sticking with it, good practice for when you are in races and feel poorly. Part of threshold workouts are to build lactate threshold and you accomplish that even if your times aren't what you wanted. In a running book I read (can't remember which one), is says there should be no risk of failure (quitting) in a tempo run, but I guess we do two types, the type you did today where you are pushing your limit and the slower variety where you are closer to lactate threshold. Sometime you have to switch from the faster to the slower variety. Today's workout will still make you stronger. Don't sweat the 34 seconds :)

A.M. Easy paced hilly trail run, I was a bit dubious starting off half expecting that I was going to feel as bad as yesterday. Instead I felt good and relaxed and to my relief really enjoyed the workout, progressively getting faster. The warm temps are continuing well into next week and it is a pleasure to run in the woods. Lots of plump tasty looking rabbits about, pity this is a vegetarian household. Total 17,5k in 1:21:21, av pace 4:39/k, 7:29/mi.

P.M. Short evening run in the woods for 8,1k in 37:21. av pace 4:37/k, 7:25/mi.

At the edge of these particular woods is a 'Kneipp Anlage' which are popular here, especially in Spa resorts. This a small paddling basin, the water comes up through a borehole from deep underground and is extremely cold. The water is calf deep and is great after a run. I paddled round the basin once last night, got out and then went back in for another round. I lasted half way before I leapt out much to the amusement of the 3 ladies watching, it was so painfully cold. There is also a smaller waist height basin, in this one you dip your elbows into the water. This I could do and still maintain my dignity.

Nice miles this week! You are in an awesome place! I was on a mission there as well as James. I lived in Stuttgart, Muenchen, Karlsruhe and Wuerzburg. The tracks there are a little bit smaller than ours. I did a 4:45 for 4 laps after 1 year of not running and I thought I was in heaven until someone told me the track was shorter than U.S. length. Id like to do a German marathon next year and then one in London or area there. My Grandmother is from Wales and I would like to see where my ancestors lived. Keep up the good work!

Public holiday across Germany today for Pfingstmontag/Whit Monday.

Up and down hill race, "Um den Altenberg" the top was at the 5k point with 115m/380ft of ascent, then it was downhill until the 8k point where there was a short steep climb of 30m/100ft of ascent, then downhill again to the finish.

Race time was at 9am, warm and sunny conditions with temps about 22C/71F.

My aim for this race was to improve my time from last year which was 38:44 and hopefully place in my AK.

From the start the course wound it’s way upwards through the town, then steeper through the vineyards to reach the wooded crest of the hill. I was initially about 10th, then upwards I bled about 4 places and I felt I was struggling and I concluded I has having a bad day race. I reached the 5k point at the top in 20:02, concentrated then on reeling the group of 4 runners in that had overtook me. My downhill form felt much better today and I gained ground downhill for a change and was alongside them. We hit the steep climb at the 8k point, here a little crowd had formed to see us suffer, lots of noise from big Alpine cow bells and the crow scarers rattles. I’d overtook a couple of the runners but then I started to heave at the crest of the short climb and I had to slow down. I lost my couple of places again, recovered and then furiously chased them down to the finish line. I was desperately thinking I was slower than last year, I’d miscalculated the timing from the last km marker so I was really chuffed when I crossed the finish line to see I’d actually PR’d and finally gone sub 38, & I’d ran the 2nd 5k in 17:42.

Lesson learnt – what you think is a poor position doesn’t necessarily mean you’re having a bad race, and keep plugging away right to the end, things might be better than you think.

A lonely race.

2nd 10k race this week and I wasn’t sure what was going to happen, would it be good, average or bad.

My idea had been to place well on the hill race on Monday, then PR on this race which had a wavy but flatter course profile, up and round a lake before returning to the startpoint. As it was my plan turned out arse about face with the PR on Monday and the placing today.

I started in front with a group of five runners, they gradually strung out and pulled away from me after the 1k point and then the rest of the race I ran on my own in no man’s land. I had n’t raced this course before so I paid special attention to the markers to stay on course but it still felt a little strange sometimes with no one else in sight in front or behind. Round the lake was a soft gravel trail which absorbed some of the energy. I hit the 5k point in 19:31, and made an extra effort to get a grip and push it harder. 2nd 5k was 19:02, it was an average race with mixed feelings, a good position but back to just an ok time which was disappointing. The question I ask myself is why can I not repeat Monday’s peformance, the drive to push myself to the limit just wasn’t there today. In retrospect my error was to lose the leading group of 5 so soon, I should have gone all out to keep the last guy in sight. Then I wouldn’t have raced alone and the instinct to chase down the guy would have been there.

Ian - don't get yourself down man. A 38:33 is a really great time, and it sounds like you already figured out why you felt "slower" than perhaps you expected. 1. you already had 1 race this week, 2. you had some killer miles already this week leading up to the second race, 3. you are a fierce competitor - you are like a tiger, you set your sights on the runner in front of you and you run them down. Without the prey in front of you it is hard to be the hunter. But good news is you've already concluded that you could have probably run faster had you maintained contact with the guys in front of you.

Running is very much like the hunter-prey scenario. You must put yourself in contention if you want to run them down for the kill. However, likewise, the runners in front of you will do everything they can to stay free. I have found that naturally as a slower runner, I do better towards the end of the race as I can see which runners I have in my sights and can pounce on them before the tape. You will do fine. You are learning a lot through your races, and I mean come on you must be doing something right, considering you set a PR earlier this week. You can't get a PR every time, but you can certainly learn somethign that will help you become not only a better runner but a better competitor. Set your sights on the next race and remember that as the stalker/hunter you actually have the advantage.

It's a good race, but you nailed it on the head. You did a negative split, and let the leading pack go. In retrospect not the best strategy for the race. But it is a great workout. I agree with Josse that two 10k's in one week is crazy. In college I was a 10k'er on the track, and we wouldn't even return to full volume speed workouts until 10 days after a 10k, let alone racing 6 days after. So, don't sweat it.

Great job Ian. Back-to-back races can be killers, I'm still paying the price for racing a hilly 10K the week after racing a hilly 1/2 marathon.

I've also noticed what you mention especially in smaller races...that is the realization that with getting faster it also gets pretty lonely during the race since there just aren't very many folks that can run your pace. It's super tough for me to race hard without other runners close enough to provide motivation as "targets".

A.M. Slow paced hilly 2 castles trail run. Cooler and with light rain which was appreciated. One section of the trail was narrow and overgrown, afterwards I stopped to brush my legs down hoping to dislodge any ticks that may have jumped onboard. They potentially carry two nasties, one is the FSME virus which I have been vaccinated against, the other is Borreliose which is difficult to treat. Prevention is better than cure and now it is warmer I check myself after everyrun, even so each year I get 2-3 ticks that I've missed and I need to remove with pincers, usually in the middle of the night when I sense them. Total 17k in 1:26:35, av pace 5:06/k, 8:12/mi.

Half marathon in Leinfelden just south of Stuttgart with the first 1k in town, and the rest along a cycle path in a wooded valley. The course runs downhill for 10,2k to the turning point with a descent of 120m/394ft, then the same way back uphill but into a stadium round to the finish line. It was a 10am start, warm (24°C/75°F) with a light breeze.

My aim was to try and PR with a time of about 1:24, I planned to keep it comfortably hard downhill at about 3:55/k for the first 10k, then try and keep as close to 4/k back uphill.

1st 5k – 19:23, feeling good and comfortable, ignored all the runners blasting past me.

2nd 5k – 19:58, slower than I wanted, for downhill it was feeling hard.

3rd 5k – 20:48, uphill now, too much time lost already, I wanted to be sub 1hr at the 15k point. Now it was 1hr 9secs but I still thought I could still do it. Already starting to overtake plenty of runners that had gone out too fast, also encouraging to see hundreds of runners still going the other way to the turnaround.

4th 5k – 21:40, awful – really struggling now. I was part of a small group that had formed but it felt too slow and I took off in front of them with 2 following. I concentrated on reeling in each runner in front of me with success but I was slowing too much for my personal goal. My pacing was not steady, I would get it together and pickup for a while but then gradually slow down again. 18k down I felt really weary, each km marker now seemed to take forever to appear. 2k to go and I felt like I was on jelly legs, my breathing was loud and noisy and moaning. I just wanted it to end but back in town now, people clapping and shouting support, it helps.

Last 1,1k – 4:40, still poxy uphill I’m overtook twice here, yak, at last I drop into the stadium. One last big effort to try and catch the guy in front, I don’t, I finish 2 secs behind but it removed the danger of being overtook by the guy behind me.

Conclusion – the goal was realistic, strategy fine, the motivation was there and I fought as hard as I could on the day. I feel more trashed after this race than any other so far this year. This was my 2nd fastest ½ M time. Another day the 1:24 will fall, what I will consider now is to gap my races more to see if this makes a difference.

Considering the warm starting temps, I think you did a great job. With cooler temps, it sounds like your personal record would have gone down. To come as close to your record as you did in spite of the temperature indicates the level of your fitness. Good things are yet to come, Ian!

Especially considering all the racing you have been doing lately, I know for me it's really tough to peak when doing too many races in a row. I think your thoughts on gapping the races more is a good idea. The 1:24 will fall soon enough.

Did you feel like it was mental toughness or your legs that held you back in the second half? It's likely your legs because of your frequent racing, and it seems you already came to that conclusion to space them out a bit more. Most races are just great workouts and this one sure qualifies. It sounds tough. I would rather have my uphill in the first half and downhill in the second. Good job picking it up at the end even though you didn't have your ideal race.

Really nice race Ian. You didn't slow much on the uphill return trip, so I'm not sure I agree with the Awful characterization. You have been racing a lot but seem to still be able to crank out the strong efforts. Plus, the warmth would've cooked me and I'm pretty sure that alone probably slowed you down by at least a minute or two. Nice work!

Michelle - no probs with the mental toughness, it was the legs.

I've checked out recommended intervals between racing and a general figure seems to be roughly 1 day for every km raced. But surely this depends on how hard you have raced. Also one German source recommends racing a 10k or half-marathon 2 weeks after a marathon. I've followed this advice this last year and PR'd in a 10k.

It's a great sport, a continuing learning process and peaking for a particular race is very tricky.

A.M. Still feeling pooped, so it was a nice slow run in the woods. My thoughts were still on my race, I'm in that self-analysis stage we all go through when things haven't gone to plan. Time to accept it, and forget it . What I have done is ditch the race leaflets within the next two week period. A.M. Felt tired to start this morning. Med-long run in the woods linking a couple of routes together. One nice long downhill stretch where I kept a pace of 3:30/k going, then at about the 17k point I suddenly ran out of steam. Then it was a hard slog, I felt every remaining hill. Good job on the workout today, really nice pace especially in the heat. Also good luck getting used to the warm, it's always really hard at first for me but it does get easier after doing it consistently for a while. Sure does help when you get one of those races with unexpected/unwanted high temps.

Thanks Tom, in the summer here the race starts are at 8:30/9am or late afternoon 4 or 5pm and it can be very warm. One thing I've noticed is that the heat doesn't seem to make too much of a difference to our local champions timewise, but further down the tree it adds more and more minutes on to a race time.

The Euro 2008 kicks off tonight with the opening match between Switzerland and the Czech Republic. For weeks it has been hyped up by the media. It is difficult to find a product in the shops that has not got a football somewhere on it, and everyone seems to be the 'official' supplier to the German team. We've been bombarded with reports on the players training, health, eating habits, stool consistency, well you know what I mean. A vast number of cars are flying the German or Turkish flags. I enjoy football but I will just be glad when the competition finally starts, and no I'm not that sour that England didn't qualify, I think long term for England it was the best thing that could have happened.

A quick contrast back now to the London marathon in April. Irina Mikitenko won the marathon in a personal PR time of 2:24:14, and she broke a 9 year German record set by Katrin Doerre-Heinig. I watched the main news on ARD that night and I could not believe it - it was not mentioned at all, nor on the other channels. For a supposedly mass sport in Germany that is the value the media places on the top athletes. Whinge over.

A.M. Warm and sunny again, left the run until late morning to force myself to run in warmer conditions. It was only 27C/81F according to our thermometer, but in full sun it felt warmer. 5k warmup, then 15k at marathon pace, 5k cooldown. Workout holiday marathon.

Donautal marathon. Time 3:07:42. 1st half 1:32:54, 2nd half 1:34:48.

Posn overall 14th, M40 6th.

Beautiful point to point course along the young Donau river on a cycle trail. Very wavy, constant up and down, but inspiring scenery. This is the best I've felt so far running a marathon, I really enjoyed myself. I experimented taking 2 gels for the first time in a race at km 29 and 39 and also tried a gel chip which lasted from km 21-25 slowly dissolving. Being made in Germany it was wheatbeer flavoured. Started slowly and overtook throughout including a few places at the end which was sweet. Ran most of the way on my own which has made me decided to run a big city marathon in the autumn instead of another small countryside marathon.

Thanks...I tried a different brand of gel, 'squeezy' and had no problems with this at all. I pinned each gel inside my shorts resting on my left and right hip. Tore off the gel leaving the tab still inside. This worked out really well and I didn't feel them while running but I'd tucked my slip inside my shorts.

Berlin is fast but so is Frankfurt and Frankfurt is less than 2 hrs drive from

here. I think a bit of razzle dazzle in a big city marathon will help, as would some company.

A.M. A game of fives. I had felt really weary yesterday, hills can be pretty sneaky - you think it was an easy workout but they come and jump on your back afterwards. It was also the hottest recorded day so far this year across the whole of Germany. I whimped out of an evening jog with Johanne and asked her to go for a walk with me instead (I blush even to write that). This morning I was still feeling some fatigue. Workout was 5 x 5k alternate easy/hard. Splits for each 5k were: 24:15, 19:58, 25:01, 20:04, 24:38. I was disappointed with the 4th split, I really wanted to be under the 20 min mark. I clawed back some time on the last k but not enough. Total 25k in 1:53:56, av pace 4:33/k, 7:20/mi.

Hooray for the froggies. They are sending over some Unwetter across the border this evening - rain, hail and more importantly a drop in the temp by 5-7 degrees. Jolly decent of them!

Maybe it's time for an easy week....I know if my training load starts creeping towards the limit or if I have a particularly hard day, I have trouble getting good sleep. You're running really well right now, so easing off the pedal for a week shouldn't hurt things.

Help please - what is the English translation for Zeitrennen? I think it is 'race against the clock', it is a race where the time is predefined and you race to complete as much distance as possible within that time.

I don't know if there is just one phrase for it. Race against the clock works, as does 24 hour challenge (if it is 24 hours) or just 24 hour run.

A.M. Had a rethink over the weekend and changed my long run route to a valley run in a different direction. This avoids the hills homewood bound that I keep struggling on and allows me to inject some M.P. running at the end. The drawback is that I will use a cycleway that is all tarmac and I will have to go through some towns and industrial areas. Outwards is gradual downhill with a tailwind, return leg gradual uphill with a headwind. Kept the pace strictly steady and easy for the first 25k so I could have a decent finish.

Start 25k easy pace in 2:02:37, av pace 4:54/k, 7:54/k then time to let the sow out of the stall, 10k M.P. in 42:09, av pace 4:13/k, 6:47/mi. cooldown 1,2k at 5-/k. Total 36,2k in 2:50:50.

A.M. Clear blue sky and sunny but wonderful and fresh in the woods. I felt surprisingly good this morning and eager to go out running again. Thanks Tom, my aim is 150-160k weeks for Jul & Aug. I have registered for a small marathon in the countryside in Sep as a 'super workout', then sharpening for my peak marathon in Oct.

The workout yesterday was to start addressing the fact that I fade at the end of every marathon. I want to try and build on the amount of M.P. kms at the end of each long run.

Yes, I personally think your long trail runs with hills are good strength building exercises. I liked the FFLRs in my last training cycle and feel like I didn't so enough of them.....they were pretty hard for me to execute and I never really got good at them. Definitely keepers!

A.M. Cool and rainy for a slow recovery run in the woods. Felt flat this morning and couldn't pick it up at all. Startled 3 Wildschweine (wildboar) who crashed their way off through the undergrowth. They are mini bulldozers. Slight strain in my upper right thigh from yesterday. Total 12,1k in 1:05:27. av pace 5:25/k, 8:42/mi.

P.M. Some gentle stretching and the I walked 20 mins to warm up before starting a slow run. Left out the planned strides. Total 10k in 49:51.

Thanks for the comments. It's really pretty tame in the woods, no bears or wolves but I get a kick out of seeing any woodland animal.

A.M. Late start, I slept for a whopping 10 hours last night. Despite the sleep I found this mornings run hard going. It was warm (25C/º77ºF) but not hot but I felt pretty dehydrated. Workout was 5k easy in 24:43, then 15k at M.P. in 1:03:36, av pace 4:14/k, 6:49/mi, finishing with 5k easy in 24:28. Total 25k in 1:52:49, av pace 4:31/k, 7:16/mi.

Best thing was coming home and drinking 2 pints of apple/orange juice/water mix, lovely.

Evening - My legs were feeling sore and stiff to I asked Johanne to do me a favour and go for a jog with me in the woods. Within the 1st km it started to pour down with rain. We jogged a short 6k nice and slow in 36:09, but it did the trick and I felt much better afterwards.

Great job on the workout Ian. I'm envious of what you've been doing lately, including on the sleeping front! 10 hours is awesome I would love to be able to for 10 hours straight as I seemed to have lost the ability. Even on those rare days when I have the time to sleep for 10 hours I end up waking up the same time I always wake up. I gotta ask....so what that a "natural" sleep or drug induced?

I normally average 7 to 7,5 hrs sleep and wake up at a mouse whisper. I can't remember the last time I've slept like this, it was a surprise and yeah it was natural. I very rarely take any medication.

A.M. Reverted back to my old long run round this week, nice and soft underfoot. My heart wasn't really in it today and it was an easy and steady 32k before injecting a fast 3k. I normally fade on the return hills but this week there was no problem and I only lost 5 secs off the pace on the longest uphill.

So it was 32k in 2:38:25, av pace 4:57/k, 7:58mi, then 3k in 12:06 and 1k cooldown.

A.M. Recovery and birthday run today, 43 years old, only another couple of years to AK45 :-) We're both off together today so rather than split the run I got it out of the way in one go to enjoy the rest of the day. Johanne came with me and ran a 10k round, I ran 20k nice and slow, pretty warm this morning.  I took 5k splits to make sure I stayed at rec pace as I have a tendency to get gradually faster after the first 5k is out of the way. Total 20k in 1:45:12, av pace 5:16/k, 8:28/mi. We're now going to go out for a cycle ride this afternoon with a stop for some tucker on the way.

A.M. Workout race on an up and down hill course.  Herwelzer Gaenslauf 10k. Gaens means goose and I didn't manage to find out the connection between the town and the bird. Very warm day and 10am in the summer is a late start. I went to the car after the race which was parked in the shade and the temp guage was measuring 29,5°C/85°F. No watch and my aim was just to go work as hard as I could throughout. Very steep, long and stony hill climb starting at km3 knocked the wind out of my sails, after this my will power was there to push hard but my legs were not responding as well as they should. We were strung out and the positions were settled early in the race. I crossed the line and went straight to the fireman to get hosed down with cold water - that was wonderful. Johanne had counted me in 10th so with a 10yr band on the AK there was no point hanging about. Found my result this morning. Time 39:58, Overall 10th/294, M40 4th/78. It was ok.

Thanks Dale, it cropped up a couple of weeks ago during a bumper mileage week. It feels muscular, it is either a deep ache or sometimes pain which is not localised coming from the front and back of my thigh and into the groin. Pushing downhill during the 10k on Sun definately didn't help. These little things take the pleasure out of the daily runs.

A.M. Poor running week this is turning out to be. I didn't get out the door yesterday morning, I got my running clothes on, laid on the bed and went back to sleep. Should have made up for it in the evening but I couldn't motivate myself to go out the door. My right thigh still feels stiff and and the leg does not lift as well as my left leg but I was happy enough with today, I thought the week was going down the pan. Ian good job listening to your body and not forcing anything that you'll regret later. I'm always prone to wanting to force my body to do whatever I've previously planned but sometimes it just doesn't work and we just have to take what our bodies are able to give.

Glad to hear you bounced back today after yesterdays tough run and ended up with a real nice workout. Sometimes just a single unplanned easy/reduced-mileage day is all we need to get back on track.

A.M. Me and Johanne jumped into a couple of races in the Schwarzwald, me a half and Johanne a tenner. They were part of a sports festival weekend organised by a small sports club in Ulm-Lichtenau. It was just workout races for us but we had a good time. The course was a delight, fairly flat, all rural, though woods on trails and on small  farmland roads surrounded by sweetcorn fields and orchards. The temp was about 27°C/80°F, ok in the shadow in the woods but in the direct sun it was pretty warm. I didn't go banzai in this race, I went though the 15k point at 1:01, all pretty steady, overtook a couple of guys at the 16k point and that finally triggered off some race aggression. I didn't what them to overtake me and I then worked hard to the finish. Result was a 1:25:42 half, Overall 12th/155, M40 5th/32. The first 3 runners in my age cat were all in 1:21:xx times, I would have to make a huge improvement to be competitive, difficult to see that happening.

Johanne was very happy to run a PR in 55:42 for the 10k. She hopes to run under 55 mins in Sep and I am confident she will crack it.

This was a real friendly race in a different area for us, we couldn't fault the organisation, in the festival tent afterwards they actually had a vegetarian option for a change, spagetti and salad. Afterwards we drove 5k to the Rhein to a ferry point, there was a large procession of antique tractors, decorated with the German and Baden flags being transported across to France, old folk in their best smiling and waving  from the back on their tractor trip. It was a happy weekend.

Sounds like a fine weekend. Hey great job to both you and Johanne on stellar races even though you weren't going all out. I've decided to take exactly your approach to my next training run/race in 2 weeks at the Hobble Creek 1/2 marathon. Go out nice and easy, if it still feels good after the 1/2 way point THEN speed up a bit and pass a few folks and have a fun, stress-free time of it.

Once again, I'm jealous. First, you go and run a race where you have the self-control to be able to run without necessarily going all out. Then, you get to enjoy some time along the Rhine. My wife and I both recall fondly the festivals along the Rhine held almost every weekend during the summer. Yup, I'm officially jealous.

Great time for not really racing until towards the end. And I don't think a 4 minute drop in a Half-Marathon is out of the realm of possible in your not-so-distance future. You seem to be on a roll. Keep it up!

I agree with Dale. You could totally be in that group. Why didn't you post this as a race report? You were only 1 minute and change away from a PR. Very impressive considering your race strategy.

Thanks for the comments, you are the handful of people that actually read and comment on my blog regularly. Therefore I value your comments. The reason I didn't post this as a race report is I didn't feel this was anything particularly special, just an enjoyable workout race. When I have something to shout about then I'll post a race report.

Tom - if you stick to what you say I think you'll get a better 1/2 time at Hobble Creek (great names).

Dale - Along the Rhein was very beautiful, it opened our eyes a little to what is on our doorstep. You have probably seen more than we have. I picked up some info on races in the Alsace region of France just across the border. I quite fancy the idea to race in France.

Michelle - I wish I could have a fraction of your determination and race aggression. I can't seem to turn this on at will, it clicks in or it doesn't.

A.M. Warm and sunny for one of my favourite rounds. From the wine hills before going up into the woods I could see a local cycle race in the area and I stayed put and watched for a short while from my 'grandstand' seat. First a leading pack of 6 cyclists, then a slightly larger chasing pack, and then a whole mass of cyclists and cars with the spare bikes on the roof weaving around them. It was inspiring to see and I had a good progressive easy pace run with some hill climbs and 5 x 150m strides to finish. Total 17,4k in 1:22:43, av pace 4:45/k, 7:39/mi.

Nice pace on 10K Ian. I think it really helps to concentrate on keeping form relaxed, I notice Kim has been doing this on her tempos and the effects are noticeable. This is something I need to focus on more often rather than what I've been doing lately which is focusing on how tired I am.

A.M. One of those magical runs that crop up from time to time where it is just sheer enjoyment to be out there. Early morning is now cooler with the later sun rise, this morning was lovely and fresh, clear blue skies and I ran the wonderful two castles route. Start up the hill past our own castle in Beilstein, it is also has a bird of prey centre within the walls and I could hear them mewing. Uphill through the vineyards overlooking the town and into the woods, past the 'Annasee' (lake of St. Anna) and onto a trail to Schloss Wildeck. I love the concentration needed, placing my feet between the tree roots, just living life in the moment. Back on myself and then a woodland track downhill for 1,5k where I see deer and sometimes wildboar. Then it is back uphill to run a circuit round the ruins of Helfenberg, from here on a good day there is great views of the whole region. Downhill hill again through farmland, then back uphill into the woods to pick up part of a long distance path across 'B.W.', the emblem is appropriately a red bunch of grapes. The route comes out of the woodland for a wavy 1,5k stretch with views of the settlements belonging to Beilstein on the left. Total 16,3k in 1:41:08, av pace 4:52/k, 7:49/mi.

P.M. Paced Johanne along the cycle way in the valley, she ran 3 x 2k with 1k rec inbetween and exceeded her own expectations, she was aiming for 5:25/k on the repeats, but the toys were thrown out of the cot after the first 2k and she ran 5:15/k on the 2nd 2k & 5:12/k on the last one. Total 10,4k in 58:33, av pace 5:38/k, 9:04/mi.

Ian, I really enjoy your blog. Not only is your training out of sight, but I like reading your descriptions of your runs through the German countryside. Reminds me of my year as a student there 10 years ago. Most of my runs were in Munich's Englisher Garten, since that's where I was based, but I ran in Freudenstadt (im Schwarzwald) and Mannheim/Heidelberg in your neighborhood (I just looked up where Beilstein is). And my wife was once in Rothenburg ob der Tauber, and she loved it...Keep it up!

A.M. 4,4k jog to the track for my planned workout. 4 x 2k with 1.6k rec. Target range was 7:28-7:40 and today I wanted to be hitting the fast end of the range. First 2k was on target in 7:28 but I felt stiff and wondered how I was going to complete the workout. 2nd I felt looser and more relaxed, I ran 7:26 and it felt easier than the first one. 3rd I focused on my form, faster turnover, knees high, energy forwards - arms driving forward from the waist and something I picked up from watching the olympic runners - breathing in more deeply and exhaling hard, not just catching flies with my mouth wide open. This helped me keep a steady rhythm. Time for the 3rd was 7:19, crikey! I then wanted the same time again and sure enough I hit the 4th in 7:19 as well although it was harder scrap. To finish a 5k cooldown jog. Total 22,2k in 1:41:08, av pace 4:33/k, 7:20/mi. This week is going well, I feel I am turning slowing from a soft boiled egg into a hard boiled.

A.M. Aim today was a couple of hours at recovery pace, just time on my legs and sniff the trees on a hilly woodland route. Johanne accompanied me the first 6k before heading back to town, it was cool, overcast and windy and for the first time in a long time I felt cold. A.M. Long run out and back on the cycle path from Beilstein to Marbach through the Bottwartal. The split today was 20/15, the 20k went steadily at an easy pace in 1:38:28, then it was time for the 15k at marathon pace and on cue the sun came out. The first 12k once I got a feeling for the pace increase felt ok,  but the last 3k was a hard effort to stay on pace and I kept dipping slightly over. I pushed the last 500m to bring it back under but I'm disappointed that I had to do that. The 15k time was 1:03:32, av pace 4:14/k, 6:49/mi. Finish was a 3k cooldown jog. Total 38k in 2:57:33, av pace 4:40/k, 7:31/mi.

A.M. Back on the cycle way for a tempo run. 5k warmup, 15k at threshold pace, 5k cooldown. 5k splits: 1) 24:27,  2) 20:00,  3) 19:58,  4) 19:55,  5) 24:33. The last 5k split at tempo pace was the fastest although it was slightly uphill and it also felt the easiest. I've noticed when I start to tire I have a more relaxed form and speed up. I was pleased with the workout but I had a deep ache in my left hamstring during the tempo that turned painful during the cooldown. I feel like my body is falling to pieces this week. Spin the wheel to see what is going to hurt tomorrow. Total 25k in 1:48:53, av pace 4:21/k, 7:01/mi.

Great run Ian, those back to back 5K splits are very impressive.

I can surely relate to the body falling to pieces comment. I think most of us (especially us master's age folks!) are in the same boat at this point in the training cycle. We are just hoping and praying to get to the start line of the big race in one piece. My left hamstring also gives me grief quite regularly. Hope you get lucky with the spinning wheel tomorrow and have a pleasant surprise.

Noticed that you did some hammering 3 days in a row: tempo, hills, and cruise intervals. You might want to cut that hammie some slack tomorrow. Not even the young pups can take 3 hard days in a row for long...

A.M. Beautiful warm sunny morning. Ran with Johanne for a recovery run through the woods to Schloss Lichtenberg (built 1197 and in great shape) which is an excellent viewpoint. Return on country lanes, an enterprising farmer has made a labyrinth in his sweetcorn field and had an honesty box for the 1 euro entrance fee. A maze in the Mais. I still had pains in my left hamstring and although the run was very slow and short it was enough. Total 13,2k in 1:14:36, av pace 5:44/k, 9:14.

P.M. We went cycling all afternoon and had a good afternoon out. Unusually for me I could not keep up with Johanne and even whimped out on a hill getting off and pushing. My leg muscles feel trashed at the moment.

A.M. I had pain in my left hamstring again and my leg muscles felt sore so I decided to bin the run I'd planned for today. Instead we drove out and went hill walking for 3 hrs. Beautiful day, warm and sunny as summer has a last fling at the moment. It is frustrating at the moment but for some reason I feel I am not recovering, hard not to run today but I know it is the right decision. The hill walking compensates as I feel I cannot just do nothing, with autumn race season round the corner this is not the best of times for my body to start playing up. Ordered a book "Vegetarian Sports Nutrition", I think my diet is pretty good but I want to check if there is any holes that need plugging.

I'll give you my 2 cents worth. Take a hard look at the amount of protein you are taking in. This is especially critical since it sounds like you are a vegetarian. You might not be getting enough protein or calories overall. Were you losing weight before the injury? Most of my previous injuries occured while trying to lose weight. High mileage weeks and weight loss don't mix! Just ask the Kenyans.

A.M. No pain when I got up so I went out for a run on the cycle path.  2k warm then 4 x 2k at M.P. with 1,6 easy inbetween. Played gauge the pace game, my aim for the 2k's was 8:24-8:30 and without looking at the garmin I hit 8:21, 8:13, 8:15, 8:20. Not so far out. Finished with 4k cooldown which was when my left hamstring started hurting. Afterwards the muscle is sore and painful again :-( Total 18,8 in 1:26:50, av pace 4:37/k, 7:26/mi.
